The mat has been folded in a closet since July, and the lower back is filing complaints. You're not broken — you're deconditioned. A September reset is less about jumping back to where you were in June and more about rebuilding the conversation between your breath and your body, one familiar shape at a time.
This 15-pose flow runs roughly 25 minutes and meets you exactly where stiffness lives. Move slowly. Skip what hurts. The point is to come back, not to perform.
Begin in a comfortable seat for three rounds of breath — slow inhale through the nose, longer exhale through the mouth. Let the ribcage expand sideways before the belly moves. This is where the practice actually starts, not in the first pose.
Move through the sequence below at about half your summer pace. Every pose stays for five breaths unless noted.
Easy seat (sukhasana) with side bends — ground through both sit bones, then reach one arm overhead and lean. Two breaths each side. Wakes up the lateral body after a summer of stillness.
Cat-cow — hands under shoulders, knees under hips. Inhale to arch, exhale to round. Eight rounds, slow. Reintroduces the spine to movement before loading it.
Downward-facing dog — first one is a check-in, not a destination. Pedal the feet. Bend the knees as much as you need to keep the spine long. Hold for five breaths.
Low lunge, right foot forward — left knee down, hands framing the front foot. Sink the hips, lift the chest. Five breaths. The hip flexors on the left side have been sitting in chairs all summer; this is their reopening.
Half splits (ardha hanumanasana), right leg — shift the hips back, straighten the right leg, flex the foot. Fold forward only as far as the hamstring allows without strain. Five breaths.
Low lunge, left foot forward — mirror of pose 4.
Half splits, left leg — mirror of pose 5.
Tabletop with bird-dog holds — extend right arm and left leg, hold for three breaths, switch sides. Two rounds each side. Core and balance wake up together.
Standing forward fold (uttanasana) — feet hip-width, knees soft. Let the head hang. Five breaths.
Mountain pose (tadasana) with arm raises — inhale arms overhead, exhale arms down. Five rounds. Re-establishes standing as a deliberate position.
Warrior II, right side — right foot forward, left foot parallel to the back edge. Front knee tracks over the ankle. Five breaths.
Triangle pose (trikonasana), right side — straighten the front leg, reach forward, then down. Five breaths.
Warrior II, left side — mirror of pose 11.
Triangle pose, left side — mirror of pose 12.
Savasana — lie on the back, feet wider than the hips, arms at the sides with palms up. Stay at least three minutes, longer if time allows. This is where the practice integrates.
Close with one hand on the belly and one on the chest. Notice how the breath has changed since the first round in easy seat. That shift is the practice working.
